How Does a Calorie Calculator Work?

Step 1: Calculate your BMR

Your Basal Metabolic Rate (BMR) is an estimate of the amount of energy your body uses at rest.

A Harris-Benedict calculator uses your sex, age, height and weight to estimate resting energy expenditure.

Step 2: Estimate your maintenance calories

Your BMR is multiplied by an activity factor to estimate your Total Daily Energy Expenditure (TDEE), often referred to as your maintenance calories.

Simple formula BMR × activity factor = estimated maintenance calories

Step 3: Adjust calories for your goal

For fat loss, a common starting point is to eat below estimated maintenance calories.

For maintenance, calorie intake is generally set around estimated daily energy expenditure.

For muscle gain, calories are often increased modestly above estimated maintenance.

Harris-Benedict Equation Explained

The Harris-Benedict equation is a widely known method for estimating resting energy expenditure. A commonly used version is the revised equation published by Roza and Shizgal in 1984.

Revised Harris-Benedict formula for men

BMR = 88.362 + (13.397 × weight in kg) + (4.799 × height in cm) − (5.677 × age)

Revised Harris-Benedict formula for women

BMR = 447.593 + (9.247 × weight in kg) + (3.098 × height in cm) − (4.330 × age)

The equation produces an estimate of resting energy expenditure. It cannot directly measure an individual's metabolism and does not fully account for differences in body composition or physiology.

How Many Calories Should I Eat to Lose Weight?

Fat loss requires energy intake to remain below energy expenditure over time. This is commonly called a calorie deficit.

Rather than immediately cutting calories as low as possible, many people start with a moderate deficit below estimated maintenance calories.

Example

Estimated maintenance calories: 2,500 calories/day

20% of 2,500 = 500 calories

2,500 − 500 = 2,000 calories/day

That does not mean 2,000 calories will be perfect for every person with a maintenance estimate of 2,500 calories. Use the result as a starting point and adjust according to your progress.

A higher-protein target may sit around 2.2 g of protein per kilogram of body weight.

80 × 2.2 = 176 g protein/day

Balanced approach

A balanced protein target may sit around 1.8 g protein per kilogram.

Lower-carbohydrate approach

A lower-carbohydrate approach may still keep protein high, for example around 2.0 g protein per kilogram.

These are practical examples rather than minimum dietary requirements or personalised medical recommendations.

Should I Spread Protein Across the Day?

You do not need to obsess over exact protein timing, but spreading protein across several meals can make a high daily target easier to achieve.

Example for a 160 g daily protein target

  • Dinner: 45–50 g

Total daily protein intake remains particularly important. Perfectly equal distribution across meals is not required.
